Triathlon is not one event. The demands of a race lasting a little over an hour and a race lasting most of a day differ so much that they are better understood as separate sports sharing a name. What changes with distance is not simply the volume of training but the character of it: which system limits performance, how much of the race is a fuelling problem, and how much preparation is spent on speed versus on durability.
The distances below follow the standard formats. A comprehensive plan for any of them integrates the same components — physiological, technical, tactical, dryland strength, nutritional — into a single periodized structure rather than treating them as separate projects.
Entry level
An athlete new to the sport is limited by almost everything at once, which is unexpectedly good news: nearly any consistent training produces improvement. The priority at this stage is not intensity but two things that pay for years afterwards.
The first is swimming technique. A beginner's swim is usually limited by drag rather than by fitness, and drag is a technical problem. Time spent on stroke mechanics in the first season returns more than the same time spent on intervals.
The second is consistency without injury. Most first-season failures are not fitness failures; they are a calf, an Achilles or an iliotibial band that stopped the athlete for six weeks. Running volume should rise more slowly than the athlete's enthusiasm suggests.
Sprint and olympic distance
Sprint distance covers roughly a 750 m swim, 20 km bike and 5 km run; olympic distance roughly doubles that to 1.5 km, 40 km and 10 km. Both are raced above what most athletes would call comfortable, and both are limited by the athlete's sustainable power at a high fraction of maximum rather than by fuel.
Training therefore contains a genuine proportion of hard work. The classic mistake at these distances is a season of undifferentiated moderate training — everything done at a middling effort that is too hard to accumulate volume and too easy to move the ceiling. The corrective is deliberate separation of easy and hard, which is the subject of judging training intensity.
Transitions matter more here than at any longer distance, simply because they are a larger fraction of the total. So does running off the bike: the first kilometre after dismounting feels mechanically wrong until it has been rehearsed, and rehearsing it is cheap.
Long course
Long course — a 1.9 km swim, 90 km bike and 21.1 km run — is the distance at which the race becomes partly a fuelling problem. Most athletes finish in four to six hours, which is comfortably beyond what stored muscle and liver glycogen will support at race intensity.
Two things change in preparation. The long ride becomes non-negotiable, and it should be ridden in the position and at approximately the intensity the race will demand, because comfort in an aerodynamic position for four hours is a trained quality rather than a fitted one. And fuelling becomes something to practise rather than something to plan: carbohydrate intake rates of the order discussed in the review of nutrition for endurance sports require gut tolerance that is itself trainable, and the long ride is where that training happens.
Full distance
At full distance — a 3.8 km swim, 180 km bike and 42.2 km run — the ranking of what matters inverts almost completely. Maximum oxygen uptake becomes close to irrelevant; almost nobody races anywhere near it. What determines the day is the fraction of capacity that can be held for eight hours or more, the ability to absorb fuel while doing it, and the durability of running mechanics after five or six hours in the saddle.
Three preparation principles follow.
- Aerobic volume, patiently accumulated. The training is dominated by long, low-intensity work, and the limiting factor is usually the athlete's capacity to absorb that volume rather than to perform it.
- Rehearsed nutrition. Fuelling should be tested in training at race intensity, at race duration, with the products that will actually be available. Gastrointestinal failure ends more of these races than muscular failure.
- Discipline about intensity. The most common training error at this distance is riding the long ride too hard, which converts an aerobic session into a moderate one and quietly steals the following week.
Mixed-distance seasons
Many athletes race several distances in a season, and the temptation is to train for all of them simultaneously. That produces a compromise that serves none of them. The workable approach is sequential: build general aerobic capacity first, then bias the specific work toward whichever race is next, accepting a modest cost at the other distances.
